How Many Calories Does Weight Lifting Burn? Sets, Rest and a Worked Estimate
·
Weight-lifting calories vary with exercise selection, pace, load and recovery. A 3.5-MET reference for multiple resistance exercises gives an illustrative 70 kg, thirty-minute estimate of about 129 total kcal or 92 above-rest kcal. That is not a measurement of every gym session or the full value of strength training.
Activity calorie estimator
Try the example, then change the assumptions to explore your own estimate.
Illustrative example result
- Total energy estimate
- 128.6 kcal
- Above-rest estimate
- 91.9 kcal
MET model estimate, not measured personal expenditure. Total includes resting energy; above-rest subtracts it. Choose a MET value matching the actual activity.

Thirty-minute resistance-training example at 3.5 MET
| Body weight | Total kcal estimate | Above-rest kcal estimate |
|---|---|---|
| 60 kg | 110 | 79 |
| 70 kg | 129 | 92 |
| 80 kg | 147 | 105 |
The session structure matters more than a gym label
Thirty minutes of continuous circuit work and thirty minutes of heavy sets with long recovery are different activities. Record the exercise pattern and rest, not just the time spent inside the gym. Do not choose a vigorous category simply because a single set felt difficult.
Work through the resistance-training reference
The existing Adult Compendium reference used here describes multiple resistance exercises with 8–15 repetitions, at 3.5 MET. For 70 kg and thirty minutes, 3.5 × 3.5 × 70 ÷ 200 × 30 = 128.625 total kcal. Subtracting one standardized resting MET gives 91.875 above-rest kcal.
The table changes body mass while keeping duration and the activity reference fixed. It illustrates the model, not a prediction of how many calories a particular lift or kilogram on the bar will burn.
Do not evaluate lifting only by calorie expenditure
A calorie number does not measure technique, skill, strength progress or recovery. Choose a suitable training approach rather than maximizing a wearable estimate or promising a precise extra afterburn. An expenditure estimate should not become an instruction to compensate for eating.

Frequently asked questions
Can I estimate lifting calories from the weight on the bar?
Not from load alone. Movement, pace, exercise selection, body mass and rest contribute to the session description.
Should a rest-heavy session use a continuous vigorous-workout value?
Do not assume the category fits. Describe the whole session honestly, including recovery, and treat the resulting energy figure as an estimate.
