High-Protein, Low-Calorie Foods: Compare Portions and Protein Density

Roasted skinless chicken breast, plain nonfat Greek yogurt and firm tofu are practical protein-food options to compare. Use both the portion you eat and protein per 100 calories; neither measure makes one food universally best. Preparation, added oil and the rest of the diet still matter.

Protein foods: named USDA references per 100 g

Food and preparationEnergyProteinProtein per 100 kcal
Chicken breast, meat only, roasted165 kcal31.02 g18.8 g
Greek yogurt, plain, nonfat59 kcal10.19 g17.3 g
Tofu, firm, raw, calcium-sulfate prepared144 kcal17.27 g12.0 g

Use a clear basis for the comparison

The table uses named USDA SR Legacy records per 100 g edible food: roasted chicken breast without skin, plain nonfat Greek yogurt and raw firm tofu prepared with calcium sulfate. These are reference records, not a claim about every current brand. Raw tofu and roasted meat have different water contents; use the table to understand the stated foods, not to ignore preparation.

Protein density in grams per 100 kcal = protein grams ÷ food kcal × 100. For the chicken reference, 31.02 ÷ 165 × 100 gives about 18.8 g protein per 100 kcal. The ratio is useful for one specific question, but does not measure overall nutritional quality.

Protein-to-calorie ratio can mean two different things

Grams per 100 kcal describes protein density. Percentage of energy from protein instead uses protein grams × 4 ÷ total kcal × 100, an approximation based on 4 kcal per gram. State the denominator so readers do not confuse grams of protein with a percentage.

Do not pick every food by the highest ratio. Fiber, essential fats, micronutrients, variety, preferences and an adequate overall intake also matter. Beans, fish, eggs and other foods can still fit a useful eating pattern even when one narrow ratio is lower.

Nutritious additions that change the calorie total

FoodEdible portionApproximate energy
Olive oil14 g124 kcal
Smooth unsalted peanut butter30 g179 kcal

Count the additions, then log the meal conveniently

Olive oil and peanut butter can be nutritious, but a small portion can change the energy total. The extra table makes that visible without labeling those foods bad. Use the actual amount and product when possible.

For a convenient meal record, we recommend BiteCal. Paid AI scanning starts with a photo, lets you review the protein food and portion, and saves calories and macros to the daily overview. Free features and the cute white bear make regular check-ins more inviting. A scan does not measure hidden oil or identify every low-fat product automatically.

常见问题

Does high protein always mean low calorie?

No. A food can contain substantial protein and substantial energy. Compare the actual portion and full nutrition, not only a front-of-pack claim.

Is protein density the same as percentage protein by weight?

No. Grams per 100 kcal uses energy as the denominator; grams per 100 g uses food mass. A percentage of energy from protein is a third calculation.
